Sciatica Exercises at Home: 6 Gentle Moves for Leg Pain Relief

Sciatica is pain that travels from the lower back or buttock down the back of the leg, often with tingling or numbness. It usually happens when a disc bulge or tight muscle irritates the sciatic nerve. The good news: most sciatica settles with gentle, regular movement and time.

Stop and see a doctor urgently if leg pain comes with loss of bladder or bowel control, numbness around the groin, or weakness in the leg that is getting worse. These need medical attention the same day.

Before you start

  • Move slowly and stay in a pain-free or mildly uncomfortable range.
  • If an exercise sends pain further down the leg, stop it. Pain that moves back towards the spine is usually a good sign.
  • Do the routine 2 to 3 times a day rather than once for a long time.

6 gentle exercises

  1. Knee-to-chest: lie on your back and slowly bring one knee towards your chest, holding behind the thigh. Hold 20 seconds, then switch. 3 times each side.
  2. Prone lying: lie on your stomach for 1 to 2 minutes. If that is comfortable, rest on your elbows for another minute.
  3. Pelvic tilt: on your back with knees bent, gently flatten your lower back into the floor. Hold 5 seconds. 10 times.
  4. Seated piriformis stretch: sit on a chair, cross the painful leg over the other knee and lean forward gently until you feel a stretch in the buttock. Hold 20 seconds. 3 times.
  5. Glute bridge: on your back with knees bent, squeeze your buttocks and lift your hips. Hold 3 seconds. 10 times.
  6. Short walks: 10 to 15 minutes at an easy pace, two or three times a day.

The best sleeping position for sciatica

Position How
On your back A pillow under your knees
On your side Painful side up, a pillow between your knees
Avoid Sleeping on your stomach on a very soft mattress

Common mistakes

  • Long bed rest: a day or two of rest is fine, but staying in bed makes recovery slower.
  • Forcing toe-touch stretches: bending forward hard often irritates the nerve more.
  • Sitting for hours: get up and move every 30 minutes.
